The Science of Meditation
Meditation and the Brain
Neuroimaging research over the past two decades has found that sustained meditation practice is associated with measurable structural and functional changes in the brain. Studies using MRI, including well-known work led by Harvard neuroscientist Sara Lazar, have found greater cortical thickness in regions associated with attention and sensory processing among long-term meditators compared to non-meditators. Other research has found reduced activity and even reduced volume in the amygdala, the brain's threat-detection center, following extended mindfulness training — consistent with reports of reduced reactivity to stress.
It's worth being precise about what this research does and doesn't show: most of these studies are correlational or involve relatively small samples, and effects tend to be modest rather than dramatic. Meditation changes the brain the way any repeated mental practice does — gradually, and in proportion to how much you actually practice.
Effects on Stress and the Body
Beyond the brain, meditation practice has been linked to measurable changes in the body's stress response. Studies have found reductions in cortisol, the primary stress hormone, following regular mindfulness practice, along with improvements in heart rate variability — a marker of how well the nervous system shifts between stress and recovery states. Some research has also found associations between meditation practice and markers of immune function, though this area of research is newer and less conclusive than the stress-hormone findings.
What the Research Actually Supports
The strongest and most consistent evidence supports meditation, and particularly mindfulness-based programs, as an effective tool for reducing symptoms of anxiety, stress, and mild-to-moderate depression, often performing comparably to other active treatments in clinical trials. There is also solid evidence for meditation's use in chronic pain management, where it doesn't eliminate pain but changes a person's relationship to it, reducing the suffering layered on top of the physical sensation. Evidence is weaker, and claims should be treated more skeptically, for some of the more dramatic assertions sometimes made about meditation — such as major, lasting IQ increases or the reversal of serious disease. Good science communication about meditation means holding both truths: the core benefits are real and well-supported, and it is not a cure-all.
How Much Meditation Is 'Enough'?
Study designs vary widely, from eight-week MBSR courses involving around 30 minutes of daily practice to research on monks with tens of thousands of hours of lifetime practice, so there's no single scientifically 'correct' dose. That said, multiple studies have found measurable benefits in stress and mood from as little as 10 to 15 minutes of daily practice sustained over several weeks. The clearest pattern across the research is that consistency matters more than session length — regular short sessions tend to outperform occasional long ones, which is also why building a sustainable daily habit, even a brief one, is a better goal than chasing long sessions you can't maintain.
